My favorite forms of speedwork are interval repeats, progression runs, and fartleks. The other runs should be at your regular pace, with maybe one of those a little longer than the rest. Speed work is hard on the body and recovery is important. It's one day of speed intervals, one tempo run, and one long, slow run a week. Having different running workouts on the calendar keeps me from getting bored, and I've seen a HUGE improvement in my speed.
